A whole-food protocol built for connective tissue strength and structural recovery.

I am an ISSA-certified performance nutrition specialist with over 20 years of clinical practice working with athletes and people in chronic pain. After more than 50 years managing a structural back condition, I wanted to know what would happen if I built the most targeted whole-food stack possible, one designed specifically for ligaments, tendons, connective tissue, and structural strength.

I ran it consistently. I tracked what changed. The results, in my own body and in the clients and athletes who followed the same approach, were significant enough to build this site.

This stack works for far more than back pain.

These ingredients were chosen for connective tissue, nerves, and recovery, but the biological mechanisms extend into almost every domain of health. Here is what clients and athletes consistently report beyond the back.

⚑

Sustained Energy

Creatine, hemp seed protein, and honey's controlled carbohydrate signal combine to produce steady output without caffeine dependency or afternoon crashes.

🧠

Cognitive Clarity

Creatine increases brain phosphocreatine. Lion's mane influences NGF pathways. Glycine at night improves sleep depth. The result is a noticeably sharper morning.

😴

Deeper Sleep

Glycine at bedtime supports inhibitory neurotransmission and lowers core body temperature, two mechanisms that improve sleep onset and continuity.

πŸ’ͺ

Athletic Recovery

Creatine, collagen peptides, chia, and Udo's oil together support faster tissue recovery, reduced soreness, and better training consistency for competitive athletes.

✨

Skin, Hair & Nails

Collagen peptides, bamboo silica, and Udo's oil influence the extracellular matrix that determines skin structure and hair tensile strength.

🌿

Gut Terrain

Chia's mucilage fiber, honey's prebiotic oligosaccharides, and cilantro's phytochemical layer support bowel regularity and microbial balance.

Must HaveCatalyst
Vitamin C calcium ascorbate powder, buffered ascorbic acid required for collagen hydroxylation chemistry

Vitamin C (calcium ascorbate)

Required cofactor for prolyl hydroxylation during collagen biosynthesis, without it, collagen cross-links cannot form and fibrils are structurally weaker. Pairs with collagen peptides in the same meal.

The collagen catalyst. Calcium ascorbate form is buffered and gentle on digestion for daily use.

  • Required for collagen hydroxylation, not optional
  • Antioxidant support, redox terrain
  • Buffered form, gentler than ascorbic acid
Must HaveCarrier

Raw honey

Multi-mechanism antimicrobial action via hydrogen peroxide activity, osmolarity, low pH, and methylglyoxal, plus prebiotic oligosaccharides that feed Lactobacillus and Bifidobacterium.

The compliance engine. If the stack doesn't taste good, you won't do it daily. This solves that.

  • Compliance carrier, makes the entire stack palatable daily
  • Hβ‚‚Oβ‚‚, osmolarity, low pH, methylglyoxal, four antimicrobial pathways
  • Prebiotic oligosaccharides, Lactobacillus and Bifidobacterium
  • Polyphenols, antioxidant and anti-inflammatory terrain support
Must HaveHydration
Terrasoul organic black chia seeds, mucilage fiber ALA omega-3 for gut terrain and bowel regularity

The viscosity and fiber lever. Changes the physical behavior of the Mash. Start with 1 tsp; increase fluid intake.

  • Mucilage gel, slows gastric emptying and supports regularity
  • High ALA omega-3 and fermentable fiber
  • Always hydrate first, dry swallowing is a safety risk
Must HaveStructure
Great Lakes Wellness hydrolyzed collagen peptides powder, glycine proline hydroxyproline for fascia and tendon

Collagen peptides

Delivers glycine, proline, and hydroxyproline, amino acids disproportionate in fascia, tendon, and disc. The signal: substrate plus mechanical loading. One without the other is half the intervention.

The structural substrate. Take it before movement when feasible. Neutral taste, mixes into anything.

  • Glycine, proline, hydroxyproline, collagen-specific amino acids
  • Pairs with vitamin C, required for hydroxylation chemistry
  • Substrate + loading, dose before movement when possible
Must HaveEnergy
ALLMAX pharmaceutical grade creatine monohydrate, phosphocreatine system support for ATP resynthesis

Creatine monohydrate

Increases intramuscular phosphocreatine by 20–40%, improving ATP resynthesis rate, used here as a compliance amplifier so consistent movement, not just muscle performance, becomes achievable.

The energetic stabilizer. Makes consistent movement possible even on difficult days.

  • Phosphocreatine β†’ rapid ATP, endurance and postural support
  • Compliance amplifier, makes consistent movement achievable
  • Strong safety record; monohydrate is the studied form
Must HaveMembranes
Flora Udo's Choice 3-6-9 oil blend, cold-processed ALA LA omega essential fatty acids for cell membranes

Udo's oil 3Β·6Β·9

Essential fatty acids are the direct building blocks of prostaglandins and steroid hormones, the compounds regulating inflammation, pain perception, and tissue repair. No EFA sufficiency, no hormonal balance.

The membrane input. Added cold, after all heat steps. Store refrigerated, never heat.

  • Prostaglandin and steroid hormone precursors, inflammation and pain regulation
  • ALA and LA incorporated into phospholipid membranes, fluidity and receptor function
  • Cold-use only, heat creates oxidative byproducts that increase inflammatory load
  • Added after heat step, always last in the Mash

The Morning Monster Mash β€” how I make it.

This is a warm bowl, not a cold smoothie. The heat activates the chia, opens the powders, and creates a texture that is genuinely satisfying. The sequencing matters β€” fats and nuts go in last to protect delicate fatty acids.

  1. Dry ingredients into a bowl β€” hemp seeds, chia, collagen, creatine, spirulina, beetroot, vitamin C, cinnamon, cilantro.
  2. Boiling water over the powders and seeds β€” stir thoroughly until all powders are dissolved and chia begins to swell.
  3. Cover with a plate and sit for 5 minutes β€” the chia gel forms, the powders meld, and the bowl becomes a proper warm pudding.
  4. Stir again β€” add raw honey and stir to dissolve.
  5. Add fats, nuts, and oil last β€” Udo's oil, walnuts, coconut flakes. Cold additions only at this stage.

Udo's oil and walnuts go in after the heat step to protect polyunsaturated fatty acids. Never heat them.

Practical tips from the field

Start with 3 ingredients. Hemp seeds, honey, chia. Run that for two weeks before adding anything else. Overwhelm is the enemy of consistency.
The texture is the point. The chia gel holds everything together. Too thick, add a splash more boiling water. Too thin, add more chia next time.
Spirulina and beetroot turn it green and red. Don't be alarmed. Pair with more honey and cinnamon the first few days while your palate adjusts.
Collagen before movement. Take the Mash 30 to 45 minutes before your morning walk or movement session if you can. The substrate-plus-loading signal is real.
5 days a week is enough. This is roughly what I do. Perfection is not the goal. Frequency is.
Then layer in. After two to four weeks on the core, begin adding the Layer In ingredients one at a time. Watch what changes.

Layer In As You Go

These five deepen the effect over time. Add one at a time after the core stack is stable and running consistently for at least two weeks.

Support layer
Layer InNerves
Real Mushrooms organic lion's mane extract powder, Hericium erinaceus NGF pathway support

Lion's mane (Hericium erinaceus)

Hericenones and erinacines stimulate nerve growth factor (NGF) synthesis in preclinical models, supporting myelination, neuroplasticity, and cognitive throughput over consistent daily use.

Neurocognitive support for attention and adherence. Layered in after the base is stable.

  • Hericenones/erinacines, NGF pathway mechanistic interest
  • Add-later, not a core structural ingredient
  • Evaluate over weeks; effects are gradual
Layer InTerrain
Jiva Organics organic coriander cilantro powder, linalool phenolics terrain support

Cilantro (coriander) powder

Linalool-rich volatile fraction with documented antimicrobial and antioxidant activity in vitro, used here as a low-dose phytochemical terrain input, not as a chelation therapy.

Low-dose daily terrain and digestive support. Also excellent in savory cooking, see the Real Food section.

  • Linalool and polyphenols, antioxidant signaling
  • Terrain and digestive support layer
  • Detox claims not established in humans, keep framing conservative
Layer InBalance
Organic Ceylon cinnamon Cinnamomum verum powder, low coumarin true cinnamon for glycemic handling

Ceylon cinnamon (Cinnamomum verum)

Cinnamaldehyde modulates GLUT4 glucose transport and insulin receptor signaling, steadying postprandial glucose, which directly reduces the glycemic volatility that amplifies pain perception.

A small daily metabolic lever that also improves palatability. Pairs perfectly with honey.

  • Cinnamaldehyde, glycemic handling and insulin signaling
  • Ceylon only, far lower coumarin than cassia
  • Caution with glucose-lowering medications
Layer InFuel
Organic unsweetened coconut flakes, energy density compliance layer for pain flare days

Unsweetened coconut flakes

Lauric acid converts to monolaurin in the body, a compound with independent antimicrobial properties, while MCTs provide rapidly available cellular fuel that bypasses normal fat digestion.

Prevents the under-eating trap on hard days. Improves texture and satiety significantly.

  • Lauric acid β†’ monolaurin, antimicrobial and gut-lining support
  • MCTs for rapid cellular energy, critical when pain suppresses appetite
  • Energy density prevents the under-eating trap that stalls tissue repair
  • Always unsweetened, preserves glycemic intent of the full stack
Layer InOmegas
Organic raw walnuts, high PUFA ALA omega-3 and ellagitannin polyphenols lipid layer

Raw walnuts

Ellagitannins convert to urolithins in the gut, compounds studied for mitochondrial signaling, while ALA shifts the daily fatty acid balance toward anti-inflammatory eicosanoid production.

The final lipid and polyphenol layer. Added cold, after all heat steps. Also an excellent stand-alone snack.

  • High PUFA and ALA, membrane lipid balance
  • Ellagitannins β†’ urolithins, gut polyphenol metabolism
  • Added cold, after heat; store refrigerated

Taken separately, not in the Mash

Two ingredients go outside the morning bowl. Glycine is taken at night in water for nervous system downshift and sleep. Bamboo silica is taken with food daily, often split into two doses, for connective tissue support.

Taken SeparatelySleep & Nerves
NOW glycine pure powder, inhibitory neurotransmitter amino acid for sleep physiology and collagen

Glycine (pure powder)

Major inhibitory neurotransmitter in the spinal cord, and structurally required at every third position of the collagen triple helix, making it relevant to both sleep physiology and connective tissue repair simultaneously.

The nervous-system amplifier used at night. Better sleep means better recovery. Mildly sweet, dissolves easily.

  • Inhibitory neurotransmitter, spinal cord and sleep physiology
  • Required for collagen triple helix (every 3rd position)
  • 2–5g in water, 30–60 min before sleep
Taken SeparatelyConnective Tissue
NOW bamboo silica beauty capsules, plant silicon for collagen glycosaminoglycan extracellular matrix support

Bamboo silica (silicon)

Silicon participates in collagen synthesis and glycosaminoglycan cross-linking, the structural bonds that determine fascia and cartilage tensile strength. Human trials show hair and skin improvements with bioavailable OSA forms.

Targeted structural layer for extracellular matrix support. Slow-acting, assess over weeks to months.

  • Silicon in collagen synthesis and GAG biology
  • Human evidence strongest for bioavailable OSA forms
  • Take with food; evaluate over weeks; caution with kidney disease

These ingredients go in everything.

I have always loved Kraft Dinner. The bright orange kind, from the blue box. I am the kid in this story. And one evening I was standing at the stove making it, quietly stirring in hemp seeds, beet powder, and dried cilantro. Homemade ketchup, caramelized onions, garlic.

"Some things you love, you don't give up. You just make them better."

This is the point. You do not have to rebuild your nutrition from scratch. You add to what already works. These ingredients are so neutral, or so compatible with strong flavors, that they disappear into almost anything. Hemp seeds vanish into pasta. Beet powder turns a smoothie electric. Chia thickens a salad dressing. Cinnamon and honey belong in everything sweet.

The Mash is the most efficient delivery method. But it's not the only one.

🍝

The KD Upgrade

Hemp seeds + beet powder + cilantro stirred into Kraft Dinner with homemade ketchup, onions, and garlic. Absurd. Delicious. The kids came around.

πŸ₯€

The Green Recovery Smoothie

Spirulina + hemp seeds + banana + coconut milk + honey + cinnamon. Blend until smooth. Collagen stirs in after. The fastest way to hit the full stack.

πŸ₯—

Hemp Seed Salad Dressing

Hemp seeds blended with lemon, garlic, olive oil, and a pinch of cilantro. Creamy, protein-rich, and completely unrecognizable as a supplement.

After about four months of consistency.

This is lived experience, not a medical claim. These observations occurred inside a multi-ingredient nutrition and movement framework, not controlled outcomes from any single ingredient. What mattered most: frequency over perfection.

πŸ”„

Fascial glide

Improved pliability and tissue mobility. The stiffness that had defined morning for years began to ease significantly.

βœ…

Digestion

Perfect elimination and better regularity, a consistent outcome I hear from clients who run the full stack with adequate fiber and fluid.

⚑

Recovery

Faster recovery between sessions. Less residual soreness. Better ability to load consistently without accumulating fatigue.

🧠

Energy & alertness

Steadier, longer-lasting energy without caffeine dependency. Noticeably improved cognitive output during work and sessions.

😴

Sleep quality

Deeper, more consistent sleep, an effect I attribute primarily to glycine at night and the overall reduction in systemic inflammatory load.

πŸ’†

Hair & structure

Noticeable changes to hair thickness and color, likely from collagen peptides, bamboo silica, and Udo's oil working together over time.
